Walking 30 minutes a day

Short answer

Walking 30 minutes a day on five days a week meets the U.S. guideline of 150 minutes of moderate activity. At 3.5 miles per hour, 30 minutes burns about 107 to 159 calories, depending on weight. For weight, it helps most alongside food changes; on its own the change is usually modest.

What 30 minutes a day does

U.S. guidelines suggest 150–300 minutes a week of moderate activity for health, and brisk walking counts. Thirty minutes on five days hits 150.

A 2022 analysis of 15 studies found the risk of dying early leveled off at about 6,000–8,000 steps a day for people 60 and over, and 8,000–10,000 for younger adults. That is about health, not a weight target.

How many calories does it burn?

Harvard Health estimates 30 minutes of walking at 3.5 mph burns about 107 calories at 125 pounds, 133 at 155 pounds and 159 at 185 pounds.

Will I lose weight walking 30 minutes a day?

The American College of Sports Medicine says 150–250 minutes a week of moderate activity helps prevent weight gain but brings only modest weight loss on its own. More than 250 minutes a week is linked to larger losses. Most people see more change when walking is paired with eating changes.

The 3-Day Walk & Water Challenge

How a round works

  1. 1. Join a team

Two to four of you on one team: a friend’s, your own, or one you join in the app. Your team gets a name, a crest & a spot on the live leaderboard.

  2. 2. Walk + water, 3 days

Tuesday, Wednesday & Thursday. A step goal & a water goal sized to where you are today. The board updates as you walk & closes Thursday at midnight, Arizona time.

  3. 3. Friday winners

Friday morning the results go up. The winning team’s card glows gold, badges land beside names on the board, and a new round starts Tuesday.

Bigger isn’t better. Teams rank on their AVERAGE.

A team’s score is its average per woman, not its total. So two friends can beat a team of four, and every walker’s day counts the same. When one of you goes quiet, the others notice & send a nudge in team chat.

Use the calculator above to see what your own walks burn.

  1. Split it if you need to

Three 10-minute walks count the same as one 30-minute walk toward the guideline.

  2. Walk briskly

Fast enough that you can talk but not sing.

  3. Pair it with food

For weight, walking works best with a calorie target. The free quiz gives you one.

Questions

How many steps is 30 minutes of walking?

Roughly 3,000–4,000 steps at a brisk pace, depending on your stride and speed.

Can I split 30 minutes into shorter walks?

Yes. Shorter walks count toward the weekly guideline.

Will walking 30 minutes a day help me lose weight?
